When I studied nutrition in university, one of my assignments was to create a week-long meal plan for a family on a tight budget. I learned a lot from this project and also drew from my personal experience of living on a shoestring budget and not having much money for many, many years of my life.

It’s my last day of winter break before I go back to work, so I wanted to share another week of free meal plans with you! I’ve gotten so much positive feedback on the last 3 clean eating meal plans and I’m thrilled that you love them.

It’s a new year and I know many people want to lose weight, eat healthier and feel better.

I’m there with you! However, I personally am not a fan of “diets”. I tend to think it’s easier to lose weight than morning shake replacement plans or expensive Weight Watchers subscriptions. And if they fit you, that’s great!

My approach is to eat well-balanced meals that reduce processed foods in my diet. I combine this with daily exercise and find it an easy and sustainable way to find a healthy weight for myself.

I have a pretty liberal definition of clean eating. My interpretation is to try to eat food as close to its natural state as possible. This means cutting down on processed foods, eating lots of fresh vegetables and fruits, lean meats and whole grains. I have some items in these meal plans that some wouldn’t consider “clean eating” like whole wheat bread.

So many of us are pressed for time, so I allow a few allowances for some store-bought items. I make sure to read the ingredients list and won’t buy bread with sugar, high fructose corn syrup or artificial flavors. If you want to bake your own bread for this meal plan, that’s great! If you want to use different ingredients, go for it! These are general guidelines for starting a cleaner, less processed diet.

Take time over the weekend to create a comprehensive list of groceries and meal ideas that the whole family will enjoy. By planning your meals and grocery list in advance, you’re more likely to eat home-cooked meals and buy fewer snacks, treats, and convenience foods. Prep and cook what you can on the weekend and use your fridge and freezer wisely.

It is often cheaper to buy fresh produce in bulk. To reduce waste, you can cook and freeze what you can or share produce with family and friends. In-season fruits and vegetables are not only cheaper, but also better for the environment because you don’t have to import food (which creates a huge carbon footprint and increases costs).

Leftovers are perfect for lunch. This means you only have to prepare one meal a day, but perhaps the biggest bonus is that it’s one less meal to actively think about. Making a big pot of veggie soup on the weekend is a wonderful time saver in the winter – just freeze and thaw as needed. This soup can be used as a vegetable for dinner or add some canned beans or lentils as protein to transform it into a light, nutritionally balanced meal.

Nothing beats a big glass of water to quench your thirst. Not only does it hydrate you, but it’s much more affordable and healthier than a cold drink or juice. Cold drinks and juices are packed with sugar (seven teaspoons per 340ml) and are not recommended as they significantly contribute to weight gain and the associated risk of chronic diseases such as diabetes.

Meat, chicken and fresh fish can be expensive. Consider adding more vegetables, legumes (such as beans, lentils, chickpeas or split peas) or soybeans to your meat dishes. Alternatively, consider going meatless one or two days a week. A meatless meal can be just as satisfying as a meat meal. Use eggs, low-fat dairy, legumes and soy to create delicious vegetarian meals that are as healthy as your wallet.
